The Complete Sleep Hygiene Checklist (12 Habits)

"Sleep hygiene" sounds like a buzzword, but it's just the boring, repeatable stuff that decides whether tonight's sleep is good or garbage. Here are a dozen habits, ranked by how much they tend to matter.

The big three (do these first)

  • Consistent schedule. Same wake time every day is the single strongest anchor for your clock.
  • Dark, cool room. Aim for a bedroom around 18โ€“20ยฐC (65โ€“68ยฐF) and as dark as you can make it.
  • No late caffeine. Caffeine's half-life is ~5โ€“6 hours; a 4 p.m. coffee is still half in you at 10 p.m.

The middle six

  • Morning light. 10โ€“20 minutes of sunlight soon after waking.
  • Wind-down hour. Dim screens, lower lights an hour before bed.
  • Reserve the bed for sleep. No laptops, no scrolling.
  • Cut evening alcohol. It helps you fall asleep then fragments sleep later.
  • Regular exercise. Earlier in the day beats late-night workouts.
  • Limit fluids late. Fewer 3 a.m. bathroom trips.

The last three (nice-to-have)

  • A consistent pre-sleep ritual (tea, stretch, journal).
  • Magnesium glycinate if you're short on it.
  • A white-noise or fan for steady background sound.
Don't boil the ocean. Pick two from the big three this week. Hygiene compounds โ€” small consistent wins beat one perfect night.
Not medical advice. Chronic insomnia often needs CBT-I (cognitive behavioral therapy for insomnia), which outperforms pills โ€” ask a clinician.
